Strength is insurance.

Muscle is the most reversible loss of aging — and the most expensive once it's gone. The goal isn't to look strong. It's to be the kind of strong that protects every other capability you care about.

Wednesday — Hinge, Squat, Carry.

A

Warm-up — 6 minutes.

5 min easy walk or row · gradually increase to a brisk pace
10 hip-circle each direction · 10 shoulder pass-throughs · 10 bodyweight squats

01

Hip hinge — Romanian deadlift.

3 sets × 8 reps · weight: light to moderate · tempo 2-1-2 (down 2s, pause 1s, up 2s) · rest 90s between sets

The pattern teaches the spine to stay rigid under load. Bar travels close to the legs, hips push back first, knees bend only as much as needed. Stop the descent when you feel the hamstring stretch — not when the bar touches the floor.

If

no barbell — dumbbell RDL, same sets/reps. If new to hinging — start with a kettlebell deadlift from a block.

02

Squat — goblet squat.

3 sets × 8 reps · hold a single dumbbell or kettlebell at chest · full range, sit between your heels · rest 90s

The point of week one isn't the load. It's the bottom position — can you sit there comfortably, spine tall, knees tracking over toes? If yes, the load goes up next week.

If

depth feels restricted — elevate the heels on a 1″ plate, then progress flat. Knees bother you — box squat to a chair at parallel.

18–28 min
03

Loaded carry — suitcase carry.

3 sets × 30 m per side · single dumbbell, walk slow · rest 60s

The most-correlated drill with late-life function. Carry one heavy thing in one hand, walk under control, don't let your spine collapse to one side.

If

limited space — marches in place while holding the weight, 45s per side. No dumbbell — full grocery bag works.

28–38 min
B

Cool down — 2 minutes.

Slow walk · 3 diaphragmatic breaths in lying-on-floor position · jot a one-line note in your journal.

38–40 min

Substitutions, written into the program.

Real life happens. The program is built around patterns, not specific exercises — so the substitution still trains the same thing. If something keeps coming up, tell the coach and we'll adjust the default.

If · no barbell

Dumbbell RDL → kettlebell deadlift → bag-of-books deadlift.

The pattern is the load and the hinge. Anything heavy enough to challenge the posterior chain, held at arm's length, works.

If · short on time

Drop a set, not a movement.

2 × 8 of all three movements beats 3 × 8 of any single one. Pattern frequency > volume.

If · sore from yesterday

Lighten by 30%, keep reps.

The mistake is skipping. The other mistake is grinding through. Reduce load, complete the work, log the sensation in your journal.

If · traveling without a gym

Goblet → split squat (BW). Carry → suitcase walk with bag.

Hotel-room-friendly. Adds 15 reps per side instead of weight to compensate.

If · floor or knee discomfort

Box squat → wall squat → seated knee extensions.

Tell the coach about the discomfort — and your physician if it's new or sharp. Don't program around pain blindly.

If · feeling strong

Add a fourth set, or load by 5–10%.

The progression is steady, not heroic. If you outpace the prescription two weeks in a row, the coach moves you up a tier.
